How to use it

  1. Fill in what drinks cost you in a normal week: rounds, bottles from the shop, the taxi home. The tracker shows how much you've kept by each reward day.
  2. Pick rewards that cost about what you've saved by then. The money you didn't spend on drinks pays for them, so the month costs you nothing and you still come out ahead.
  3. Print it and put it somewhere you look every evening: the fridge door works. Cross off each day before bed.
  4. Plan the hard days now. Look at the calendar for birthdays, work drinks and Fridays, and decide what you'll order instead before you get there.

Reward ideas that don't involve a drink

  • Day 7: a fancy coffee or brunch out, a film at the cinema, a new alcohol-free drink to try.
  • Day 14: a new book, a game, a class you've wanted to try.
  • Day 21: a massage, a nice dinner out, new kit for a hobby.
  • Day 31: the thing you'd normally talk yourself out of: a weekend away, concert tickets, new running shoes.

More in 70 ways to reward yourself. Small free rewards help on the evenings in between: a dopamine menu is a list of them to pick from. For quitting smoking, vaping or anything else, see how to reward yourself for quitting a bad habit.

Questions

What if I slip?

Mark the day, don't throw the month away, and carry on tomorrow. One drink on day 12 still leaves you with 30 days off out of 31. Decide before you start whether a slip moves your next reward back a day; most people find that fairer than starting over.

Should I check with a doctor first?

If you drink heavily every day, yes: stopping suddenly can cause withdrawal, which can be dangerous. Talk to a doctor before you start rather than doing it alone.

Is this the official Dry January?

No. Dry January® is a campaign run by the charity Alcohol Change UK, and this tracker isn't part of it or connected to it. It's a free printable you can use for any alcohol-free month.

What about after January?

Keep the habits that worked. Our monthly habit tracker and the habit tracker spreadsheet work the same way: habits on one side, rewards on the other.

Prefer it on your phone?

Habit Rewards is a habit tracker for iPhone and Android with a "Quit a habit" mode: each day you stay on track pays coins, a slip you mark costs coins, and you spend the coins on rewards you set yourself. It keeps your streak and sends a reminder.
